How to improve your HRV — 9 evidence-based habits

Short answer: To raise HRV over time, build aerobic fitness, sleep 7–9 hours on a regular schedule, drink less alcohol, avoid big late meals, manage stress (slow breathing helps), and balance hard training with real recovery days. The fastest way to know which habit matters for you is to tag it and watch your next-morning HRV.

1. Build aerobic fitness

Regular easy cardio is one of the most reliable ways to raise resting HRV over months. See zone 2 training.

2. Balance hard and easy days

Hard training lowers HRV for a day or two, which is normal. The problem is stacking hard days on low-recovery mornings. Let your recovery score decide which days are hard.

3. Sleep 7–9 hours, at regular times

Short and irregular sleep lowers HRV. Adults need at least 7 hours (Watson et al., 2015). See sleep debt.

4. Drink less alcohol, especially late

In a large real-world study, alcohol lowered HRV during the first hours of sleep in a dose-dependent way (Pietilä et al., 2018). See alcohol and HRV.

5. Finish big meals earlier

Digesting a large meal raises overnight heart rate for many people. See late meals and recovery.

6. Breathe slowly

Slow breathing at around six breaths a minute raises HRV during practice, and regular practice may help over time (Laborde et al., 2022). Try box breathing or cyclic sighing in routines.

7. Manage stress

Work and life stress show up in HRV just like training stress. Short daily wind-downs, walks and meditation help many people.

8. Stay hydrated and keep cool

Dehydration and heat raise heart rate and lower HRV. A cooler bedroom also helps sleep.

9. Run your own experiments

How fast can HRV improve?

Acute effects, like skipping alcohol, can show up the next morning. Baseline improvements from fitness and sleep usually take weeks to a few months.

Do supplements raise HRV?
